Phase 1 – BUILD

Build the Foundation

BUILD is the foundation of the nine-week cycle. Higher reps, fuller range of motion and slow eccentrics load the muscles and connective tissue for longer, creating the mechanical tension and volume needed to grow muscle while progressively improving tendon stiffness and load tolerance for the heavier work ahead. You don’t have to lift heavy yet to build strength. BUILD develops the muscle, movement and tissue capacity that every heavy lift in STRONG and PERFORM eventually stands on.

Why we start here

This phase prepares the muscular system and begins preparing the nervous system for the intensity to come. We keep the load moderate and manipulate tempo, range of motion and volume to create the stimulus, refining movement patterns and mechanics along the way. It’s the base every athlete re-enters through, and it’s non-negotiable for beginners.

Slow eccentrics

The eccentric is the lowering phase, where the muscle produces force as it lengthens — you’re stronger here than anywhere else, so you can control more than you can lift. A 2–3 second lower is the main lever of the phase. It increases high-quality work under mechanical tension to grow muscle without a heavy bar, and it loads the tendons in the progressive, sustained way they need to build stiffness and transfer force when the heavy work arrives.

Full range loading

We load the stretched position, not half reps. Training muscles at longer lengths is one of the most effective ways to stimulate growth while building strength across a greater range. Full range under control also develops mobility you can actually use under load, not just flexibility on the mat.

Single side loading

We train more on one leg and one arm. Splitting the load holds each side accountable so we can find and fix left-to-right asymmetries, spares the spine by cutting axial load while keeping the training stimulus high, and forces the trunk to resist rotation and tipping. It’s also how life and sport actually move — one leg at a time.

Aerobic base

Conditioning mirrors the strength work — build the engine before we ask it to produce power. We hold effort at a repeatable ceiling (RPE 6–7) and let volume do the work. The heart becomes more efficient, the muscles build more of the machinery that produces and delivers energy, and recovery between reps, sets and sessions gets faster — the quality that lets you handle the heavier, faster work in STRONG and PERFORM.
